Swimmers experience performance anxiety because the sport concentrates months of grueling training into less than a handful of races decided by fractions of a second, which puts the nervous system under a level of sustained tension few other sports can match. On the day of the meet, that pressure can feel like the biggest opponent you have on the day.
Swimming is often overlooked as a mental game. Baseball and golf love to claim that title, and for good reason, because they are mental games. But competitive swimming is a mind bender. You put in 20 to 30 hours of incredibly demanding physical work, pushing your body to its limits week in and week out, for maybe two or three big events a year. And the goal at those events? Drop time by fractions of a second.
It is no wonder these swimmers experience performance anxiety. That is an enormous amount of time under tension for one or two golden opportunities to either make it or blow it. The struggle is not a character flaw and it is not rare: in the NCAA's most recent Student-Athlete Health and Wellness Study, large percentages of college athletes reported regularly feeling overwhelmed by everything they had to do. If you feel it, you are in good company. You are also not stuck with it.
Here is what it typically looks like on deck. The body starts to respond: numbness and tingling in the legs, heaviness, a sense of disconnection from your own body, waves of overwhelm that can make you feel like you need to throw up. A physical weakness shows up in an athlete who has built incredible strength over thousands of hours of practice. And now it can feel like that training was a waste if you can't access it. But what exactly is blocking that access? It's not just "negative thinking."
What Do Most Swimmers Try That Doesn't Work?
Most swimmers try to think their way out of performance anxiety with positive self-talk, affirmations, and reminders that they have trained for this, and it usually is not enough, because those tools target the wrong part of the brain.
The pattern is predictable. A talented, physically gifted, deeply committed swimmer shows up to the meet, and the body flips on its stress response system: a surge of energy coursing through the body, elevated heart rate, rapid breathing, tingling, coldness or numbness. It is all too powerful, they can feel stuck in their body, or disconnected and lose the power they've built holding them back from dropping the time they worked so hard for.
Coaches, parents, and teammates respond with reassurance, "Just be positive. Just be confident. You have trained for this." Sometimes the swimmer runs that script on themselves. Sometimes they even work with a mental performance coach on reframing and affirmations. None of that is bad advice. It is just incomplete, because there is a bigger problem at play.
To be clear, thinking positively is not the enemy. It may simply not be what a dysregulated swimmer needs most. What many swimmers need is a bottom-up, somatic practice that works with the body first, so they can perform freely, execute, drop time, chase futures cuts, and maybe even an Olympic Trials cut.
Why Can't You Just Think Your Way Out of Performance Anxiety?
You cannot think your way out of performance anxiety because peak performance runs on automatic, subcortical brain systems, and those systems do not take orders from your rational mind.
Positive self-talk and reframing are neocortical practices. They use the prefrontal cortex, the part of the brain built for rational thinking. But when an athlete is in flow, something interesting happens: researchers call it transient hypofrontality, and the research on flow suggests that areas of the prefrontal cortex temporarily go offline while more subcortical regions take over. The automatic ones. The implicit ones. The instinctual ones, governed by the limbic system and the nervous system.
These systems are not rational. They are instinctual: fast, powerful, automatic, second nature. That is exactly what makes great racing feel effortless. It is also the vulnerability. If there is unresolved distress stored in those subcortical regions, if an athlete has been through intense physical or emotional experiences that were never fully processed, the fear response can fire from the amygdala and switch on the sympathetic branch of the autonomic nervous system. That is fight or flight: the mobilization state, the adrenaline rush, the racing heart, the nausea.
Stay in that state too long, over chronic periods, and the nervous system does something even sneakier. It shifts into what is often called a dorsal vagal shutdown, better known as the freeze (or fawn) state. This is where swimmers dissociate, lose connection to their body, and go numb.
Here is the simplest way I explain the difference to my athletes. Imagine you are stressed and your shoulders are tight because of it. You can picture yourself relaxing on a beach: that is a cognitive, top-down practice. Or you can massage your shoulders: that is a somatic, bottom-up practice. Both have a place. But when the body is the thing screaming, you work with your physiology, not just your psychology.
What Are the 3 Best Strategies to Overcome Performance Anxiety in Swimming?
The three strategies that have produced the greatest impact with the swimmers in my practice are Brainspotting, diaphragmatic breathing, and vergence: all bottom-up practices that regulate the nervous system directly instead of arguing against it.

1. Brainspotting
Brainspotting is a brain-body method developed by Dr. David Grand. It uses specific eye positions in your visual field to access the areas of the brain where subconscious distress appears to be stored, allowing the nervous system to process through it more effectively. It grew out of Grand's work with trauma and performance clients, and early research comparing it to established approaches appears promising, though the evidence base is still young.
This is a practice I walk through with my swimmers, and it is where I have seen some of the deepest shifts, especially for athletes whose anxiety has roots the "think positive" crowd never touches. Can you do it on your own? There is a version called self-spotting that can aid the process, but for the most effective results, working with someone who has advanced training in Brainspotting is your best bet. One honest boundary here: my work is performance, not clinical care. Here is what the process typically looks like in my practice, on a weekly session basis. Phase one is responsiveness: we find out how much connectivity is present to allow for processing, and which setups work best for you. That typically takes the first 1 to 2 months. Phase two is progress in the sport: not the full breakthrough yet, but hints that we are building and getting better. That typically shows up around months 3 to 4. Phase three is the full breakthrough, typically around months 5 to 6.
And I will be straight with you: the process itself is uncomfortable. Brainspotting involves long periods of gazing at a single point of fixation so your nervous system can process through unresolved distress. Most people, athletes especially, struggle to be still, calm, and connected to their bodily sensations without judgment. It is a skill, and building it is part of the work.
One example from my practice: a high school swimmer I worked with struggled for months to feel his legs and feet connecting to the blocks. Around month five of weekly sessions, "easy speed" started showing up consistently in his races. But he was committed, dialed in and did everything possible to overcome it! 2. Diaphragmatic breathing
Diaphragmatic breathing, also known as belly breathing or slow-and-low breathing, is the workhorse of nervous system training. The premise is simple. Inhale through the nose into the deepest part of your lungs, expanding the rib cage 360 degrees, slowly filling out your lung capacity. Then make the exhale roughly double the length of the inhale: a 4 second inhale followed by an 8 second exhale, for example. The timing does not have to be exact. Find a rhythm that works for you. Research on slow breathing consistently shows improvements in markers of parasympathetic activity, particularly with patterns emphasizing longer exhalations.
Now the brutally honest part. You do not flip your nervous system into a ventral vagal state, the state where you feel calm, safe, and connected, in a few breaths. Everyone is different in how long it takes. We typically suggest practicing anywhere between 20 and 40 minutes a day, every day, to condition a more automatic ventral vagal baseline. Yes, that is a real training commitment. You already train your body 20 plus hours a week for fractions of a second. Might as well train the nervous system to open its doorways for the physical training to manifest.
3. Vergence
Vergence is an exercise that stems from Brainspotting and Dr. David Grand's work. You oscillate your gaze between two points on the same visual line. The first point is close to you: a fingertip or the tip of a pen. Gaze at it gently for 5 to 10 seconds. Then shift your gaze to the farthest point you can find behind it, and spend 5 to 10 seconds there. Keep oscillating between near and far until you feel calm and regulated.
This is something you can use the day of the meet, before you even arrive at the pool. But let's be clear about the goal: we want to condition your nervous system in advance so you have less of a fight against yourself when race day comes. Vergence on race morning is a tool, not a quick hack.
Honorable mentions go to progressive muscle relaxation, EFT tapping, and yoga. All solid bottom-up options, all better than arguing with your amygdala.
How Fast Can a Swimmer Overcome Performance Anxiety?
Overcoming performance anxiety typically requires a structured practice over 3 to 6 months or more, depending on the swimmer, so the fastest path would be if you started yesterday and got ahead of your opponents.
Performance anxiety may feel like a sudden onset, but it has usually been building over time, lying dormant, waiting to be activated by your event. The practices listed here can reduce anxiety in real time, and that matters. But we never encourage any athlete to wait for the problem to arise before addressing it, especially when time is of the essence. If you want to overcome it fast, you should have started yesterday. The longer it continues, the more difficult it may be to undo.
